7-Day Indian Weight Loss Meal Plan (Built on South Indian Food)
Quick answer: A sustainable Indian weight loss plan keeps you in a 300–500 kcal daily deficit, includes protein at every meal, fills half your plate with vegetables, and still uses familiar foods like idli, chapati, dal, curd and rice in measured portions. Expect to lose about 0.5–1% of your body weight per week. The 7-day plan below shows exactly how.

Most weight loss plans fail for one reason: they are not food you would eat anyway. Two weeks of salads and soups, then a family function, then back to square one.

This plan is built from everyday South Indian food. It is designed for a target of roughly 1,500–1,800 kcal per day, which suits many adults trying to lose weight. Your exact number depends on your size and activity, so adjust portions up or down.

This is general guidance for healthy adults. If you have diabetes, thyroid conditions, kidney disease, or take regular medication, speak with your doctor before changing your diet.

The 4 rules behind this plan

  1. Protein at every meal. It keeps you full and protects muscle while you lose fat. Aim for 20–35 g per meal.
  2. Half the plate is vegetables. Volume without many calories.
  3. Measured carbs, not zero carbs. Rice and chapati stay, in measured portions.
  4. Oil is measured. One tablespoon of oil is about 120 kcal. This is where most hidden calories live.

How much weight will you lose?

Roughly, a deficit of 7,700 kcal equals about 1 kg of body fat. A daily deficit of 500 kcal therefore adds up to about 0.5 kg per week. The first week often shows a bigger drop due to water and lower salt and carbs; that is normal.

Track your weight every morning and look at the weekly average, not single days. Also track your waist: for South Asian adults, a waist above 90 cm for men or 80 cm for women signals higher health risk. Read more in how to lose belly fat: what actually works.

The hardest part is not the plan

Knowing what to eat is easy. Cooking measured meals twice a day, every day, is where most people slip. That is where a measured meal service helps.

BroTin Box delivers fresh boxes Monday to Saturday with calories and protein printed on every box. Our boxes are full meals, ranging from 638 to 977 kcal with 43.8–81.4 g protein, so one box can replace a full lunch or dinner in the plan above. Pair it with a light breakfast and snack, and your day is mostly done.

A few tips if you use our boxes for weight loss:

  • One box a day fits most weight loss targets. Plan the rest of the day around it.
  • If your daily target is on the lower side, save part of the carb portion (chapati or oats) for later.
  • Our vegetarian Tuesday box (638 kcal, 43.8 g protein) is the lightest box in the week.

Browse every box and its macros on our menu, or compare plans on the plans page.

Frequently asked questions

Can I eat rice and still lose weight? Yes. Weight loss comes from the total calorie balance, not from one food. Keep rice to a measured cup and pair it with protein and vegetables.

Is intermittent fasting better? It works for some people because it limits eating time. It is not magic. The calorie deficit is what causes fat loss.

Why am I not losing weight even though I eat healthy? Usually hidden oil, larger portions than you think, liquid calories (sweet coffee, juices), or weekend overeating. Our calories in South Indian food guide helps you spot them.

Should I walk or go to the gym? Both help. Walking (8,000–10,000 steps) burns extra calories, and strength training helps you keep muscle as you lose fat.
